Watch a young volleyball or basketball player for one possession and count how many times they actually run in a straight line at full speed. On a court, the answer is almost never. They accelerate for two or three steps, plant, cut, backpedal, plant again, and go the other way. The game is not built out of sprints. It's built out of stops and changes of direction stacked on top of each other for two hours.
So it always strikes me when a parent brings a kid in asking me to make them faster, and every program they've tried has been about going. Cones to sprint through, ladders to move the feet through, gassers to run. Nobody has ever spent a single session teaching the athlete how to stop. And stopping, not sprinting, is where most of the game actually lives.
The Skill Hiding Inside Every Cut
When people talk about agility, they picture quick feet. Fast, choppy steps through a ladder. But agility on a court is not a foot-speed problem. It's a braking problem.
Think about what a real change of direction requires. An athlete is moving at speed in one direction, and to go the other way, they first have to stop the body they already got moving. That deceleration happens in a fraction of a second, and it demands the muscles absorb a load several times bodyweight while lengthening under tension. Only after the body is stopped can it reaccelerate the other way. The athlete who can decelerate faster and more forcefully changes direction sooner, gets to the ball sooner, and closes the gap on the play. The cut everyone admires is really just a very good stop followed by a push.
This is the part of youth sports performance training that gets skipped almost everywhere, because it doesn't look impressive and it's hard to coach. Sprinting looks like effort. Stopping under control looks like nothing. So it gets ignored, and athletes spend years fast in a straight line and clumsy the moment the play asks them to change direction.
Why Deceleration Is Where Athletes Get Hurt
Here is the part that should get every parent's attention. The moment of deceleration, that hard plant to stop or cut, is exactly where most non-contact injuries happen. The rolled ankle, the tweaked knee, the ACL that goes on a landing or a cut nobody touched them on. These almost never happen while an athlete is accelerating. They happen while the body is trying to absorb force it was never trained to absorb.
I've written before that [most volleyball injuries aren't accidents](/blog/most-volleyball-injuries-arent-accidents), and this is a big piece of why. An athlete who has never trained deceleration is asking muscles and connective tissue that aren't ready to handle the single most violent thing they do all game, and to handle it hundreds of times a match. When those tissues can't absorb the load, a joint ends up absorbing it instead. Training the stop is not just a performance play. It's the most direct injury-prevention work most young athletes are missing.
You Can't Brake With Muscle You Haven't Built
Stopping is an eccentric quality, which just means the muscle is producing force while it's lengthening rather than shortening. Lowering into a squat, catching a landing, absorbing a cut, that's all eccentric work. And eccentric strength is trainable, but it's not something ladder drills or more court time will build. It comes from the weight room.
This is why I keep pulling athletes back to strength work even when what they want is agility. The posterior chain and the quads are the brakes. If the hamstrings, glutes, and quads can't produce force while lengthening, the athlete has no way to stop efficiently, no matter how quick their feet are. It's the same principle behind [why most athletes never actually get faster](/blog/speed-training-for-athletes): the quality everyone wants to see on the court is built by the boring work they don't. Strong athletes stop faster, cut sharper, and land softer, and they do it while staying healthier than the athletes chasing quickness with drills alone.
What Actually Trains the Stop
Real deceleration work is built in layers, and the order matters. You start in the weight room, teaching the body to produce and absorb force through squats, hinges, and single-leg work, because sprinting and cutting are both alternating single-leg actions. From there you add controlled eccentric and landing work, things like tempo squats where the lowering phase is slow and deliberate, and box drops where the athlete practices catching and holding a stuck landing before anything else.
Only once the athlete can absorb and hold a landing do you add speed and reactivity. That's when deceleration sprints, where they run and then stop under control inside a marked zone, and change-of-direction drills off a real cut belong in the program. Done in that sequence, over an off-season block, you get an athlete who can plant and go without the knee caving in. Done backward, which is how most programs run it, you get a kid doing reactive cutting drills on a body that was never taught to brake, and that's the recipe for the exact injuries everyone hoped the training would prevent.
What This Means for Your Athlete
If your kid is fast in a straight line but keeps getting beat on the second cut, or keeps rolling ankles and tweaking knees, the answer is almost never more sprinting and more agility ladders. It's teaching the body to stop. That's a strength quality first and a skill second, and it takes months of consistent work to build, not a weekend camp.
